Protein Calculator

Find an everyday protein target that fits your goal, see a realistic range, and explore easy ways to reach it with food.

Calculate your daily protein

Choose your goal and typical training routine. Your estimate updates when you calculate; nothing is sent to a server.

kg
Your main goal
How often do you train?

Training frequency is an approximation. Duration, intensity, and the type of training matter too.

Advanced: calculate using a different reference weight

For some people with a higher body weight, multiplying by current weight can overestimate protein needs. You can supply a reference weight agreed with your dietitian. This tool does not calculate an appropriate reference weight for you.

Practical range—
Calculation rate—
Results are educational estimates for generally healthy adults.

Split it across your day

Choose the number of meals or eating occasions. This is a planning convenience, not a strict per-meal rule.

Approximate protein per meal—

Build a sample protein day

Add example portions to see how food choices can add up. Protein values are approximations, vary by brand and preparation, and are not a prescribed meal plan.

Protein should fit your life.

You don’t need to eat the same foods every day, live on shakes, or hit an exact number to the gram.

  • Protein can support muscle repair and fullness.
  • Training and your overall eating pattern matter alongside protein.
  • Eggs, legumes, fish, dairy, tofu, and other foods can all contribute.

How this protein calculator works

Protein needs change with activity, energy intake, age, and health. This tool uses broad evidence-informed ranges rather than pretending that one exact number is right for everyone.

01

Start with body weight

Protein targets are commonly estimated in grams per kilogram of body weight per day. You can optionally provide a different reference weight.

02

Account for your goal

Daily protein requirements for general nutrition differ from the practical ranges often used for fat loss or resistance training.

03

Use a flexible range

The number shown is the midpoint of an illustrative range. Small daily fluctuations are completely normal.

Protein questions, answered

Is 0.8 g/kg enough?

For healthy adults, 0.8 g/kg/day is the longstanding U.S. Recommended Dietary Allowance (RDA). People who train regularly or are older may benefit from higher intakes. The RDA isn’t a muscle-building target.

Do people over 65 need less?

Not generally. Some expert groups suggest around 1.0–1.2 g/kg/day for healthy older adults, sometimes more when active. Kidney disease and other conditions can change that advice.

Can protein help during weight loss?

Adequate protein, alongside an appropriate energy intake and resistance training where possible, can help preserve lean tissue. Protein alone does not cause fat loss.

Do I need protein powder?

No. Supplements can be convenient, but ordinary foods can meet many people’s needs. Amounts vary, so check actual nutrition labels when planning.

Important: This tool is for adults 18+ and general education, not a medical diagnosis or personal nutrition prescription. It is not designed for pregnancy, breastfeeding, children, or medical nutrition therapy.
