Belly, thighs, hips, arms, back, face, neck, love handles, calves — here’s what works for each one

Different areas of your body store fat differently, lose fat at different rates, and respond to different strategies. The approach that works for belly fat isn’t identical to the approach for thigh fat. What reduces face puffiness isn’t the same as what reduces love handles.

This guide is a complete map of the most commonly targeted problem areas — with a summary of what’s actually driving fat in each location and a direct link to the full, detailed guide for each one.

Find your area, click through to the complete guide, and get the specific strategies that work for that location.

The One Thing Every Area Has in Common

Before the individual guides — one principle applies everywhere without exception:

You cannot spot reduce fat. No exercise, cream, wrap, or supplement specifically burns fat from a targeted area. Fat is mobilized from stores throughout the body based on overall energy balance, genetics, and hormones — not based on which muscles you’re exercising.

What this means practically: the foundation of fat loss in any area is overall fat loss — a sustained calorie deficit, adequate protein, strength training, sleep, and stress management. These strategies reduce fat everywhere, including your problem areas.

The area-specific strategies in each guide below address what’s specific to that location — the muscle development that shapes the area, the hormonal drivers that make certain areas more stubborn, and the fluid retention factors that affect appearance. But they all sit on top of the same overall fat loss foundation.

That foundation is covered in full in our guide to how to get rid of belly fat — despite the title, every principle applies body-wide.

Belly Fat

What makes it stubborn: Visceral fat (the deep fat around organs) is particularly responsive to insulin levels, cortisol, and diet quality. It’s the most health-relevant fat in the body — and fortunately, also the most responsive to lifestyle changes.

What works: Reducing added sugar and refined carbohydrates, strength training, sleep optimization, and stress management address the hormonal root causes of belly fat more directly than any other strategies.

Flat Stomach

What makes it complicated: Getting a truly flat stomach requires three things working together — fat loss, elimination of bloating, and core muscle development. Most people only address one of these and wonder why results fall short.

What works: Overall fat loss for the fat layer, sodium reduction and trigger food elimination for bloating, and stomach vacuums, dead bugs, and posture correction for the muscular and structural component.

Love Handles

What makes them stubborn: Love handles have a high concentration of cortisol receptors and alpha-2 adrenergic receptors that resist fat mobilization. They’re directly linked to insulin levels and are particularly sensitive to alcohol and stress.

What works: Eliminating alcohol is the most specific intervention for this area. Combined with reduced added sugar, stress management, sleep optimization, and overall fat loss — love handles do eventually respond.

The complete guide: How to Lose Love Handles (Why They’re So Stubborn and What Actually Works)

Hip Fat

What makes it stubborn: Estrogen directs fat storage to the hips in women — this is evolutionary and hormonal, not a personal failure. Hip fat has more alpha-2 receptors and less fat-releasing beta-2 receptors than abdominal fat, making it biologically more resistant.

What works: Overall fat loss reaches hip fat eventually. Targeted hip and glute strength training (hip thrusts, lateral band walks, curtsy lunges) builds the muscle that shapes the area. Addressing estrogen metabolism and reducing sodium for fluid retention helps at the margins.

The complete guide: How to Lose Hip Fat (Why It’s So Stubborn and What Actually Works)

Thigh Fat

What makes it stubborn: Similar to hip fat — estrogen receptor distribution and alpha-2 adrenergic receptors make lower body fat more resistant to mobilization than upper body fat. Thigh fat typically responds after upper body fat has already changed.

What works: Overall fat loss as the primary driver. Compound lower body exercises (squats, Romanian deadlifts, lunges) build the muscle that creates defined, toned thighs as fat reduces. Patience with a longer timeline than abdominal fat.

Arm Fat

What makes it stubborn: Upper arm fat — particularly the soft area on the back of the arm — becomes more pronounced with age as tricep muscle mass decreases. Without building the underlying muscle, fat loss produces a deflated rather than toned appearance.

What works: Overall fat loss reduces the fat layer. Targeted upper body strength training — particularly tricep dips, close-grip push-ups, overhead tricep extensions — builds the muscle that creates defined, toned arms. The combination of both produces the best results.

Back Fat

What makes it complicated: Back fat appears in different areas — upper back, bra area, mid-back, lower back — each with slightly different contributing factors. Posture plays a particularly significant role in how back fat appears.

What works: Overall fat loss for the fat component. Back-focused strength training (rows, pull-ups, face pulls, reverse flyes) builds the muscle that creates back definition. Posture improvement produces immediate visible results independent of fat loss — one of the fastest wins available for this area.

Face Fat

What makes it complicated: Much of what appears as face fat is water retention rather than actual fat — making this area particularly responsive to dietary changes like sodium reduction. Actual facial fat responds early in a fat loss journey, making it one of the most motivating areas to track.

What works: Reducing sodium dramatically produces fast visible changes. Reducing alcohol eliminates significant inflammation-driven puffiness. Overall fat loss reaches the face early. Sleep optimization reduces morning puffiness. Posture correction (chin tucks) reduces apparent double chin.

Neck Fat and Double Chin

What makes it complex: Neck fullness combines actual fat deposits, water retention, genetics, posture, and age-related skin laxity — each requiring different interventions. Camera angle also dramatically affects how the chin area appears in photos.

What works: Overall fat loss for the fat component. Sodium reduction for fluid puffiness. Chin tuck exercises for posture and muscle tone. Sleep with head slightly elevated to promote overnight drainage. For persistent genetic submental fat, medical options (Kybella, CoolSculpting) exist.

The complete guide: How to Lose Neck Fat and Double Chin (What Actually Works)

Calf Fat

What makes it unique: Calf size is more often determined by muscle genetics, bone structure, and fluid retention than by actual fat — which means fat loss approaches produce modest results for many people while addressing fluid retention can produce fast visible improvement.

What works: Identifying the primary cause first. For fluid: sodium reduction, leg elevation, movement throughout the day. For fat: overall fat loss eventually. For muscle-dominant calves: avoiding calf-specific exercises that add muscle bulk, focusing on stretching and low-impact activities.

The Order in Which Fat Comes Off

One of the most useful things to understand about body fat loss is the typical order — knowing this prevents the discouragement of not seeing your problem area respond immediately.

Most people lose fat roughly in this order (though individual variation based on genetics is significant):

  1. Face and neck — typically among the first areas to show visible change
  2. Upper body — arms, chest, upper back — respond relatively early
  3. Abdomen — belly fat, particularly visceral fat, responds well to lifestyle changes
  4. Mid-section — love handles and lower back
  5. Hips and buttocks — respond after midsection changes
  6. Thighs — among the later-responding areas
  7. Lower legs and calves — typically last, particularly for women

This means: if you’re targeting thigh or hip fat and not seeing changes yet — your face and arms have probably already changed, and your thighs are simply next in line. This is biology working as designed, not a sign that the approach isn’t working.

The Foundation That Makes All of This Work

Every area on this list responds to the same foundational approach — just at different rates and with different specific additions:

Diet: High protein (0.7–1g per pound of bodyweight), moderate calorie deficit, reduced added sugar and liquid calories, adequate fiber and hydration.

Exercise: Strength training 3x per week with compound movements. Daily walking 8,000–10,000 steps. Targeted muscle development for whichever areas matter most to you.

Sleep: 7–9 hours consistently. The hormonal environment of good sleep supports fat loss in every area — particularly cortisol-sensitive regions like the belly and love handles.

Stress management: Chronically elevated cortisol makes almost every problem area more stubborn. Daily active stress management is a fat loss strategy, not just a wellness recommendation.

Patience: Different areas respond on different timelines. Progress that feels invisible in your target area is often already happening elsewhere — and your target area will follow.

Start with the foundation. Add the area-specific strategies from the guides above. Give it 12+ weeks before judging results in any specific area.

The approach works. It just works on the body’s timeline, not yours.
